Strength: Bench Press 2×2-55% 2×2-65% 2×2-75% 2×1-85% 2×1-95% after each set do 4-clapping push-ups and 8-tricep push-ups.

Accessories: 6 x 4 Incline DB Bench, 8-Tricep push-ups.

Accessories: 6 x 4-70% Close Grip Bench and 8-Perfect Push-ups.

Accessories: 6 x 6 Bench Flys and 8-Foot on a box push-ups.

Speed: 10-10m Sprints, 8-stair sprints
